Although our bodies are remarkably similar in many ways, when it comes to sports nutrition and supplementation, what works extremely well for one athlete may have another athlete doing laps to the race-day porta-potty.
Spend enough time at an endurance event and you will see just how differently athletes approach nutrition. Some competitors will happily eat beef jerky and peanut butter sandwiches during a 10-hour Ironman, while others rely almost entirely on liquid nutrition. Athletes often swear by a particular food, sports drink, gel, or supplement as the secret to their performance and recovery.
For that reason, I am hesitant to make very specific sports nutrition recommendations. Instead, I encourage athletes to experiment with a variety of foods and products while considering their individual carbohydrate, protein, and fat requirements. Testing those options under different conditions—including heat, humidity, intensity, and duration—is the best way to determine what works for you.
Sports nutrition is highly individualized. There is no single nutrition plan or supplement that works equally well for every athlete.
Why Sports Nutrition Is So Individual
There are numerous physiological and personal differences that can affect how an athlete responds to food, sports drinks, and supplements.
Some of the most important variables include:
- Metabolic rate and gastric emptying: Athletes differ in how quickly they digest and process food during exercise.
- Fat and glycogen utilization: Some athletes are better able to access and use fat as a fuel source, while others rely more heavily on carbohydrate.
- Sweat rate and sodium losses: Sweat production and the amount of sodium lost through sweat can vary considerably between athletes.
- Thermoregulation: Some athletes tolerate heat and regulate body temperature more effectively than others.
- Gut sensitivity: Some athletes can comfortably consume solid food during exercise, while others experience gastrointestinal distress.
- Food allergies and intolerances: Dietary restrictions can significantly influence which products are practical.
- Blood glucose regulation: Athletes can respond differently to various carbohydrate sources.
- Taste and preference: This may sound trivial, but it is extremely important. A sports nutrition product that tastes terrible is not going to be consumed consistently.
Choosing the right sports nutrition products can therefore be a slippery slope. There are countless products available, with new energy drinks, gels, powders, bars, and supplements appearing on the market constantly. Almost all claim to have some sort of advantage over the competition.
The challenge is determining which claims are meaningful and which are simply marketing.
Be Skeptical of Sports Supplement Claims
The supplement industry is enormous, and consumers need to be careful when evaluating products that promise dramatic improvements in performance, recovery, health, or body composition.
I once watched an expose on an enormously popular "immune-boosting" supplement that claimed to cure the common cold. The address of the supposed research institute turned out to be the home of an elderly woman who had no connection to the product. The person supposedly conducting the research did not even have the academic credentials that the company implied.
Stories like this illustrate why athletes should be skeptical of impressive-sounding claims.
Dietary supplements are regulated differently from prescription and over-the-counter drugs in the United States. The FDA does not pre-approve dietary supplements for safety and effectiveness in the same way it approves drugs before they reach the market. Manufacturers are responsible for ensuring that their products comply with applicable requirements, while regulators can take action against products that violate the law.
That distinction matters to athletes.
A product can have an impressive label, professional-looking packaging, and claims about scientific research without having strong evidence that it actually improves athletic performance.
There is also the possibility of contamination or inaccurate labeling. For competitive athletes subject to drug testing, this is particularly important. A supplement may contain ingredients that are not clearly disclosed on the label, creating a potential risk of an adverse drug test.
Supplements and the Risk of Contamination
When I was taking a course at the Olympic Training Center, it was pointed out that athletes should be extremely cautious about supplements because of the potential for contamination.
Consider a supplement manufacturer producing multiple products in the same facility. A product marketed as a simple protein supplement could potentially become contaminated with an ingredient used in another product.
For an athlete who is subject to anti-doping rules, the consequences can be enormous.
An athlete may spend years training for an Olympic event or professional competition only to have a career disrupted by a contaminated supplement. From that perspective, being conservative about supplementation makes sense.
Competitive athletes should therefore consider using products that have been independently tested through a reputable sport-supplement certification program and should understand that even third-party certification does not eliminate every possible risk.
How to Evaluate a Sports Supplement
If you decide to use a sports supplement, don't simply assume that a product works because an athlete endorses it or because the label contains impressive scientific terminology.
I use a simple checklist when evaluating supplements.
Is the Product Endorsed by an Athlete?
Professional athletes are paid to endorse products.
An athlete may genuinely like and use a product, but the endorsement itself is not evidence that the supplement improves performance. The athlete may be receiving substantial compensation for promoting it.
Look at the evidence behind the product rather than the person standing next to the product in the advertisement.
Does the Product Rely on Testimonials?
Testimonials are not scientific evidence.
There may be hundreds of people who tried the product and found it useless, but those people are unlikely to appear in the advertisement. The person providing the testimonial may have been compensated, may genuinely believe the product worked because of the placebo effect, or may simply be an unusually successful athlete to begin with.
The question is not whether someone says a product worked.
The question is whether there is credible evidence that the product itself produced the result.
Does It Claim to Do Everything?
Be especially skeptical of products that promise to solve multiple unrelated problems.
If a supplement claims that it will help you run faster, recover quicker, sleep better, lose weight, increase energy, improve your health, and enhance your sex life, skepticism is warranted.
Products that promise extraordinary benefits from a single formula are usually making a marketing argument rather than presenting strong evidence.
Is There Real Research Behind It?
Look for actual scientific research rather than vague references to "clinically proven" ingredients.
Good research uses objective scientific methods and, when appropriate, randomized and controlled study designs. Even published research needs to be evaluated carefully because studies can have limitations, small sample sizes, conflicts of interest, or results that do not apply to your particular sport or situation.
Be especially cautious when the only research supporting a product comes from the company selling it.
Does the Claim Sound Too Good to Be True?
Consider a claim such as:
"Increase your running endurance by 30%."
If a supplement could reliably produce a 30% improvement in endurance, it would be difficult to keep that discovery secret.
Extraordinary claims require extraordinary evidence.
Focus on Nutrition Before Performance Supplements
There are undoubtedly useful sports nutrition products available. However, I believe athletes should focus first on meeting their basic nutritional needs rather than searching for a magic performance-enhancing supplement.
Think about supplements primarily as a matter of convenience.
Carbohydrate, protein, and fat can come from ordinary foods as well as specially formulated sports nutrition products. For many athletes, real food can be an excellent option.
A banana, for example, can provide useful carbohydrate during training and is considerably less expensive than many energy bars. Chocolate milk can also be a convenient recovery option for athletes who tolerate dairy.
There is nothing inherently better about a product simply because it comes in a brightly colored package labeled "sports nutrition."
Experiment With Different Carbohydrate Sources
If you prefer the convenience of sports nutrition products during training or racing, experiment with different options well before race day.
Carbohydrate can come from a variety of sources, including different sugars and carbohydrate formulations such as maltodextrin and other complex carbohydrate sources. The important question is not simply what the label says.
The important question is:
Can your body tolerate it at the amount and intensity at which you plan to use it?
For example, combining several carbohydrate products without considering their total carbohydrate concentration can increase the risk of gastrointestinal distress. An athlete might consume an energy gel, a carbohydrate drink, and another carbohydrate product in a short period of time without realizing how much carbohydrate is being consumed simultaneously.
More is not necessarily better.
Be Careful When Combining Sports Nutrition Products
Electrolytes, carbohydrate drinks, energy gels, bars, salt tablets, recovery drinks, and other products can all have a place in an athlete's nutrition plan.
The problem is that combining several products makes it more difficult to determine what is actually working—and what may be causing a problem.
Salt and electrolyte requirements can vary substantially between athletes and environmental conditions. Adding electrolyte or salt products simply because they are marketed to endurance athletes does not necessarily mean you need them.
The same principle applies to carbohydrate and protein supplements.
The more products you introduce, the more variables you introduce.
If you experience stomach problems during training, simplifying your nutrition plan can sometimes be more useful than adding another supplement to fix the problem.
Test Your Nutrition Before Race Day
One of the biggest mistakes an endurance athlete can make is experimenting with nutrition during an important race.
Training is the time to determine what works.
Try different foods, drinks, gels, bars, and supplements during long training sessions. Test them under different temperatures and intensities. Determine how much you can comfortably consume and how your body responds over several hours.
Most importantly, keep track of what works.
Once you have developed a nutrition strategy that you know your body tolerates, stick with it.
Do not completely change your nutrition plan the week of a race—and certainly don't introduce a new supplement or unfamiliar food during the race itself.
The Best Sports Nutrition Plan Is the One That Works for You
There is no universally perfect sports nutrition plan.
One athlete may thrive on liquid nutrition while another can eat solid food for hours. One athlete may need a particular amount of carbohydrate or sodium while another has different requirements. A product that produces excellent results for your training partner may cause significant gastrointestinal distress for you.
That is why individual experimentation is so important.
Be skeptical of products that promise dramatic results. Look for credible evidence. Consider the risks of supplementation, particularly if you are subject to drug testing. And don't overlook simple, inexpensive foods simply because they aren't marketed as performance products.
Ultimately, real athletic performance comes from a sound nutrition strategy that supports quality training, recovery, and health—not from the claims printed on a bottle or can.
Find the combination of foods and products that works for your body, test it thoroughly, and then stick with the plan.
